What is HYROX?

HYROX is a standardized indoor fitness race format held in cities worldwide. Every race follows the same structure: 1 km run, followed by a workout station, repeated 8 times. Because the format is consistent, you can benchmark your fitness, track progress between events, and compete against yourself, friends, or age-group athletes across the globe.

Successful HYROX athletes blend endurance, strength, and efficient movement. Gains by Growth programming focuses on sustainable progression—building your aerobic engine, preparing your legs for high-volume work, and dialing in repeatable pacing so you don’t burn out before the final run.

HYROX Training Plans

Choose the plan that matches your current fitness and HYROX experience. Each program combines running, functional strength, and race-specific simulations to prepare you for event day.

Beginner

Perfect if you’re new to structured training or building back fitness. You’ll focus on steady running, fundamental movement quality, and getting comfortable with the main HYROX stations at lower intensity.

  • Duration: 8–10 weeks
  • 3 sessions per week
  • Run-walk intervals building to continuous 1 km runs
  • Intro to stations: light sleds, controlled wall balls, technique-focused SkiErg

Intermediate

Ideal if you’re already running 2–3 times per week or have completed a HYROX or similar event. You’ll layer in more race-pace intervals, strength conditioning, and combination workouts that pair running with stations.

  • Duration: 8–12 weeks
  • 4 sessions per week
  • Threshold and tempo runs around target race pace
  • Progressive station volume: longer SkiErg and Row, heavier sleds, more wall balls

Advanced

Designed for ex erienced endurance athletes and returning HYROX competitors aiming for personal bests or podiums. Expect higher intensity, race simulations, and detailed pacing prescriptions.

  • Duration: 10–14 weeks
  • 4–5 sessions per week
  • Race simulations: full or half HYROX efforts
  • Strength and speed focus: heavier sleds, faster transitions, finish-strong wall balls

Key HYROX Workout Stations

Every HYROX race includes the same 8 stations. Training smart means understanding what each one demands and how to pace them so you can still run well.

Engine & Pull

  • SkiErg – Upper-body dominant cardio. Focus on tall posture, strong hip hinge, and controlled breathing to avoid early arm fatigue.
  • Row – Full-body rhythm. Drive with the legs, then hinge and pull; keep strokes smooth instead of sprinting.

Leg Strength & Power

  • Sled Push – Heavy, grinding effort. Train different push stances (low vs. high handles) and short, powerful steps.
  • Sled Pull – Posterior-chain and grip. Practice leaning back with a strong base and using hips, not just arms.
  • Farmer’s Carry – Core and grip endurance. Aim for steady walking and minimal drops.

Plyometrics & Stability

  • Burpee Broad Jumps – Explosive and taxing. Work on smooth transitions, shorter jumps, and consistent movement instead of max distance each rep.
  • Sandbag or Sled Lunges – Single-leg strength and balance. Train with controlled depth and upright torso to protect the knees and back.

Finishers & Mental Grit

  • Wall Balls – High-rep squats with a target. Practice breathing, consistent sets, and finding your “break points” before form fails.
  • Running Between Stations – The hidden 8th station. Interval sessions that mimic “run + station” combos are key to race readiness.

Tips from Gains by Growth Coaches

1. Pace the first 2 km like you’re holding back. Most athletes go out too hard. If the opening runs feel almost “too easy,” you’re likely on pace for a strong back half.

2. Respect transition time. Practice jogging into and out of every station in training. Small details—where you place your sled, how you pick up the sandbag, when you chalk—add up to minutes saved.

3. Train your “race sandwich.” At least once per week, pair intervals of 1 km running with a HYROX station. This teaches your body—and mind—to work under fatigue.

4. Keep strength work year-round. Don’t drop lifting as race day approaches. Two smart strength sessions per week will protect your joints, improve power, and help you hold form in the final stations.
